HYROX athlete and Evolt Customer Success Specialist Alyssa shares the five recovery strategies she trusts, from body composition tracking to sleep, that keep her competing injury-free.

I compete in HYROX races, marathons, trail events, and CrossFit competitions. I train six days a week. And while the training is demanding, it is my approach to recovery that I credit most for staying largely injury-free throughout my entire career.
Most athletes focus on the work. The real edge is what happens after it.
Recovery is where adaptation takes place. It is where muscle is repaired, energy stores are replenished, and the body consolidates the stress of training into real, measurable gains. Without it, all that hard work stops compounding.
The other thing I have learned is that recovery without data is guesswork. Knowing how your body is responding — through body composition metrics, hydration levels, and key physiological markers — is what separates athletes who progress from those who plateau or break down.
These are the five strategies that have made the biggest difference for me.
01. Supplement Smart
Recovery starts with ensuring your body has the nutrients it needs to repair and rebuild. Supplements cannot replace quality nutrition, but the right ones can close gaps that food alone does not always fill — particularly during high training loads.
The supplements I rely on most:
• Protein powder — supports muscle repair and growth after training sessions.
• Creatine monohydrate — replenishes energy stores and supports recovery between sessions. One of the most consistently researched supplements in sport.
• Magnesium — supports muscle relaxation, sleep quality, and reducing cramps.
• Omega-3 fish oil — helps manage exercise-induced inflammation and supports joint health.
• Electrolytes — replaces minerals lost through sweat, particularly important during longer or more intense sessions.
• Vitamin D — supports immunity, bone health, and muscle function, especially for athletes with limited sun exposure.

02. Track Your Nutrition
Many athletes train hard and wonder why they are not recovering well. Often, the answer is in what they are — or are not — eating.
Nutrition is the single most controllable recovery variable. Getting it wrong means the body cannot repair damaged muscle tissue, replenish glycogen stores, or perform at its best for the next session.
Tracking your nutrition does not have to mean logging every gram indefinitely. But building awareness around what you are consuming — particularly protein intake and total energy — gives you the information you need to make better decisions.
What consistent nutrition tracking helps with:
• Ensuring adequate protein intake for muscle repair (1.2-2.0g per kg of bodyweight per day is the range most often recommended for active individuals).
• Maintaining sufficient total calorie intake to support recovery — under-fueling is one of the most common and damaging mistakes female athletes make.
• Identifying patterns and deficiencies that may be impacting performance.
• Building consistency and creating genuine awareness around eating habits.
Key takeaway: You cannot out-train poor nutrition. The body can only recover as well as you fuel it.
03. Track the Right Body Composition Metrics
This is the area where most athletes, even experienced ones, have the biggest blind spot. The scale tells you one number. That number tells you almost nothing.
What actually matters for recovery, performance, and long-term health is what is happening inside your body — and that requires more than a single weight measurement.
The metrics I focus on:
Skeletal Muscle Mass: Ensuring muscle is maintained or built throughout a training block. Loss of muscle mass has measurable consequences for strength, metabolic rate, and long-term health. This is the metric I watch most closely.
Body Fat Percentage: Monitoring body composition changes rather than bodyweight alone. For females, staying within a healthy functional range (approximately 20-30%) supports hormone health and recovery capacity.
Total Body Water (TBW): Hydration directly impacts recovery and performance. Monitoring total body water ensures you are operating in an optimal range rather than guessing.
Intracellular Fluid (ICF): Higher intracellular fluid levels are generally associated with better muscle health, hydration, and recovery. Drops in ICF can signal poor nutrition, dehydration, intense training stress, or illness.
Extracellular Fluid (ECF): Monitoring the balance between intracellular and extracellular fluid can help identify whether the body is recovering well or experiencing excess inflammation that may impact performance and results.

04. Build Recovery Into Your Daily Habits
Recovery is not a single action after a hard session. It is built through the small, consistent decisions you make every day — most of which have nothing to do with formal recovery protocols.
The daily habits that have made the biggest cumulative difference for me:
• Drinking consistently throughout the day, not just around training.
• Eating regular, balanced meals rather than leaving long gaps between fuel.
• Getting incidental movement outside of structured workouts — walks, mobility work, light stretching.
• Managing screen time before bed to protect sleep quality.
• Practicing some form of mindfulness or stress management, even briefly.
• Taking breaks from prolonged sitting throughout the work day.
None of these are dramatic interventions. But performed consistently, they compound into a recovery foundation that no single ice bath or massage can replace.

05. Prioritize Sleep and Manage Stress
If I had to choose one recovery intervention above all others, it would be sleep. It is the most powerful recovery tool available — and the most undervalued one in competitive sport.
During quality sleep, the body repairs muscle tissue, releases growth hormone, strengthens the immune system, consolidates learning from training, and replenishes energy reserves. No supplement, no protocol, and no technology replaces it.
Chronic stress compounds the problem. Elevated cortisol from ongoing psychological or training stress can reduce muscle recovery, impair sleep quality, increase fatigue, and suppress motivation. Managing stress is not optional for high-performing athletes — it is part of the program.
What has made the biggest difference for my sleep quality:
• Targeting 7-9 hours of quality sleep per night, consistently.
• Maintaining a regular sleep and wake time — even on rest days.
• Avoiding caffeine in the afternoon and evening.
• Keeping the bedroom cool, dark, and reserved for sleep.
• Developing a consistent wind-down routine that signals to the body it is time to recover.

Final Thoughts
Long-term athletic performance is not built through training alone. It is built through quality nutrition, smart supplementation, tracking the right health metrics, maintaining positive daily habits, and consistently prioritizing sleep and stress management.
The data has been the biggest game-changer for me personally. Understanding my body composition, my hydration status, and how my metrics shift across a training cycle means I can make informed decisions — not reactive ones. I can identify when I am under-recovering before it becomes an injury. I can see my muscle mass holding steady through a hard block and know the program is working.
